this is a really good question!
"only if" is staying that for A to happen, B MUST happen.
"You can go to the movies ONLY IF you clean your room first."
"I can only go shopping if I get paid."
"If only" is stating a wish or a dream.
"if only a vaccine for COVID-19 would come out."
I think it is most common to say "if only" as a reply to something you wish would happen, but really doubt ever would.
Girl A: "Do you think he is gonna ask you out?"
Girl B: "if only."
